Here is the framework we use to build one that does.<\/p>\n<h2>The short version<\/h2>\n<ul>\n<li><strong>Three sessions a week is enough.<\/strong> Consistency outperforms volume by a wide margin.<\/li>\n<li><strong>Strength work is not optional.<\/strong> Squat, hinge, push, pull \u2014 that is the whole list.<\/li>\n<li><strong>Everyday movement counts.<\/strong> Walking, stairs, standing up often.<\/li>\n<li><strong>Recovery is half the job.<\/strong> Sleep and protein, not more sessions.<\/li>\n<\/ul>\n<h2>Start with why<\/h2>\n<p>Before deciding how to train, decide what you are training for. Living longer, building muscle and managing stress are three different goals with three different-looking weeks. For longevity specifically, the combination that shows up in the evidence is strength, cardiovascular fitness and mobility \u2014 not any one of them taken to an extreme. Pick the goal first; the programme falls out of it.<\/p>\n<h2>Three sessions a week is enough<\/h2>\n<p>You do not need to train daily to get results. Three varied sessions a week captures the large majority of the health benefit that exercise offers, and the rest comes from what you do between them \u2014 walking, taking the stairs, getting up from the desk. The people who train four times a week for a decade are in far better shape than the people who train six times a week for two months, every time.<\/p>\n<h2>Strength training is non-negotiable<\/h2>\n<p>After the age of thirty, adults lose one to two per cent of muscle mass a year without resistance training. Muscle protects against falls, keeps glucose metabolism working, and behaves as an endocrine organ in its own right. You do not need a complicated programme: squat, hinge, push, pull, progressively loaded. Four movements, twice a week, done properly, will outperform any amount of variety done sporadically.<\/p>\n<h2>Recovery is where the adaptation happens<\/h2>\n<p>Training does not make you stronger. Recovering from training makes you stronger \u2014 the session is only the stimulus. Sleep, protein and stress management are not the soft edges of a programme, they are half of it. If you train hard and recover badly, you go backwards, and the usual first sign is that your performance stalls while your motivation quietly drains away.<\/p>\n<h2>Supplements that support the work<\/h2>\n<p>Two are worth the money for most people.
