Here is the case, and the dose.

The short version

3–5 g a day, every day. Timing barely matters. Consistency does.

Skip the loading phase. It saves you about a fortnight and costs you a bloated stomach.

Monohydrate is the form with the evidence. The exotic salts cost more and prove less.

It is not only a muscle supplement. The brain runs on the same phosphate system.

What creatine actually does

Any cell that works in short, hard bursts runs on ATP, and ATP runs out in seconds. Creatine phosphate is the buffer that rebuilds it. Roughly half of what you carry comes from food — mostly meat and fish — and your body makes the rest. Eat less meat, or simply get older, and the stores in muscle and brain tend to sit lower than they could. Supplementing does one thing: it tops the tank up.

Muscle is a longevity question

From around the age of thirty, adults lose one to two per cent of muscle mass a year without resistance training. That is not a question of how you look. Muscle governs how you handle glucose, how likely you are to fall at eighty, and how much reserve you have when an illness costs you a fortnight in bed. Creatine will not build any of it on its own. It makes the training you already do slightly more productive, week after week, for the price of a coffee a month.

The brain runs on the same system

Brain tissue stores creatine too, and demand rises when the system is under strain. The most consistent findings come from exactly those situations — sleep deprivation, mental fatigue, low dietary intake — rather than from well-rested people who already eat plenty of meat. It is a modest effect where it shows up at all, which is worth knowing rather than counting on.

Dose, timing and the loading question

Three to five grams daily, all year round. A loading protocol of twenty grams split over five to seven days saturates the stores faster, but you arrive at the same place either way, and the high dose is what causes the bloating people complain about. Take it whenever you will actually remember: in coffee, with a meal, in a shaker after training. Drink water, and expect a kilo or two on the scales in the first weeks — that is water drawn into muscle, which is the mechanism working.

Our creatine

All three of ours are plain micronised monohydrate, which is the only distinction that matters: Creatine Monohydrate Powder from Designs for Health, Lineage Creatine Monohydrate in a 454 g tub, and Blueprint Creatine at 5 g per serving. If you are training hard, muscles and recovery has the rest of the range.

Summary

Creatine is cheap, exhaustively studied, and useful for reasons that outlast anyone’s gym career. Five grams a day, monohydrate, no loading, no cycling. It supports the training that keeps muscle on you — and muscle is one of the few things you can still be adding to in your sixties.

Read next

A training routine that actually holds: three sessions a week

Brain health: four things that decide how sharp you stay

Muscles & recovery in the shop

This article is informational and does not replace medical advice.

Quarant’anni di ricerca sulla creatina hanno riguardato gli atleti.
